      20×25 Free :25 Rainbow Focus 2+4/0+2 (4 underwater dolphins, 2 strokes without a breath on exit)
1-5 = Elbow Forward, Hands Pointed Down 
6-10 = Count S/L (strokes per length)
11-15 = S/L -1 per 25
16-20 = 2+5 (5 underwater kicks)

       (4×100 free all on 1.30
Set 1 400s aerobic on 5.00 
           100s 40/50 BBM
Set 2 400s descend on 5.15
            100s 20/30 BBM
Set 3 400s best ave on 5.30
            100s best hold

This one was interesting and went well. Plenty o’ freestyle.

The “rebound kicking” is kicking into the wall and then pushing off of it immediately with the hands, and repeating that process four times.

Groovin’ that Pace

I had a lone swimmer do this set in a 25m pool recently on her last day before beginning taper.  The idea was for her to get into a groove with her 500 free race pace and be able to repeat it over and over again.  Seemed to work well as most of the timed 50s were about 0.8-1.0 faster than her “best time” pace and near her goal pace.  While I didn’t want it to feel extremely difficult, she seemed challenged and performed well and fairly consistently.

1 at P500 @ 1:00
1 easy free @ :50
2 at P500 @ 1:00
1 easy free @ :50
3 at P500 @ 1:00
2 easy free @ :50

She got a bit of rest on the 500 pace 50s, while the recovery 50s only provided 6-9 seconds of rest on the wall before pushing off on the next one.

Freestyle Workout #7,839

Freestyle main focus today.  Splitting the group into “true distance swimmers” and mid-distance folks doing some aerobic work. “4.D.R.” refers to the 4-Dolphin Rule, swimmers must do 4 dolphin kicks off every wall.  4.D.R. was an idea I picked up from a podcast I listened to this summer with Tony Batis of PASA.

I explained before the set that this was not necessarily set up for them to succeed on all 4 x 100s.  My intent was to challenge them to hit their goal times, not to make it simple for them.  The first round was difficult and some failed to make their objectives.  They stepped up big after that and we had many swimmers making the Goal 500 pace on the last few rounds!

The 10 Sculls

I love sculling. There are an infinite number of ways one can scull, and it is always good to work on one’s feel for the water.

Today we did 10 x 100 @ :20 rest, 50 scull/50 swim freestyle with max efficiency. We used a snorkel on all but #8 and #10.
