There is not TGIF for Hawks Swimmers. Gearing up for LCM I went for Friday, #BeastDay and put our swimmers to work with a lot of race-paced swimming. They threw it down.
1400 yrd Warm-up (Swim, Kick, Drill all strokes)
800FR for time (Goal: go under the time assigned and negative split)
200EZ recovery swim
8×25 sprint body dolphin kick on back in streamline :30 sec
6×100 BK Descend 1-3 (1:15) 4-6 (1:10) the last three under 1:05 and descending!
3x200IM Descend on 2:20
Challenge: If 2 of our Hawks Backstrokers could swim within 4 seconds of their PB we would scrap the 200IMs
They did it!
6x50FR 1-3 descend :35 4-6 descend :30

I tried this on a small group of 10-13 year olds. Most of them ‘A’ swimmers.25 FLY50 BK/BR75 BK/BR/FR50 BK/BR25 FLYAll on :30 per 25. It gave them enough rest to work turns.50 FLY75 BK/BR/FR100 IM75 BK/BR/FR50 FLYAll on :25 per 25. This made them have to go fast75 FLY/BK/BR100 IM125 FAST FREE !100 IM75 FLY/BK/BRAll on :30 per 25. I made them race each oneNow you take them back down the pyramid, starting with the 50 fly. End with a 25 ez (or sprint!) and you’ve got a mile of IM work.

Notes: FR IM means we do Fr/Bk/Br/Fr. As you can see, we take care of the fly as well. We train SCM, and those intervals were designed with specific swimmers in mind (they really had to push to make the harder interval on those 100s). I had other lanes in different intervals, and I adjusted the sets so that everyone was together for the last 4×100. That worked out great, since we could get in ‘heats’ to really race! Many kids posted their fastest 4 100 IMs ever in our odd 25.2m pool at the end of the set. To me, that makes any set a successful one.

This set was done at 5,500 ft above sea level in Arvada, Colo. almost every swimmer started the primary set holding at or under their best time and finished the set 5-10sec under their best 200 time.

This set is designed to help mimic the crucial transitions in IM sets. In my opinion, much of the difficulty in IM transitions is due to fatigue in the legs. The vertical kicking mimics the fatigue from one stroke and then we swim fast!
3x:
2:00 vertical dolphin kick (hands out of the water) straight into…
1 x 100 fast backstroke (50 splits must be within 1 sec of each other)
1 x 100 easy swim
Repeat additional times doing vertical flutter kick (for backstroke) followed by breaststroke swimming. For the br-fr transition, do vertical kicking with a weight followed by freestyle swimming. Intersperse these sets with longer IM sets for maximum effect.
