This pre-set led us to some pretty good performances on the “long quality” 6 x 300s.

Broken 400 Kick For Time

This kick set worked well with the wide range of kicking speeds in our group. Swimmers aim for the fastest total 400 time (25+50+75+100+75+50+25=400), always doing a 50 easy on a :50 interval. 6 easy 50s means there is a total of 5:00 “active recovery” in the total set. Coach can start the watch and just subtract 5:00 from the total time at the end of the second 25. We had swimmers pick one kick (stroke) for the first round and then they can change for the 2nd round.

Simple But Excellent IM and Free Set

This set worked really well for us. With a full pool, it allowed everyone to get some good aerobic swimming accomplished while also achieving some fast IM swimming without stroke technique decline.

Three Rounds of:
7 x 100 @:1:10/1:05/1:10
7 x 50 @:30/:35/:40
In each round the 100s interval decrease by :05 and the 50s increase by :05. The 50s starting interval should be challenging while the 100s are more manageable. You can customize it in many ways. I have done the 100s free with the 50s specialty, the 100s specialty with the 50s kick, or really whatever fits the group with the time of year. I would make sure that the last round of 100s is not the interval that is too fast for them to make as the first two rounds will take a lot out of them. If they make the set they join the prestigious 21 club!

Breaststroke Set With Cordz and Descending 200s

This set uses Stretchcordz for the first part to get some stationary technique/resistance work in. Swimmers then move quickly into a regular lane for the 50s and 200s (LCM)
