Follow these specific instructions on the easy swims:
#1 and #11 – Breathe every 3 strokes
#3 and #13 – Kick at least 4+ dolphin kicks off every wall
#5 and #15- Open turns with great streamlines
#7 and #17- 25 breathing right/25 breathing left
#9 and #19- Finish every 25 with a perfect touch

For an  I.M. option: Do the fast swims IM  @ 6:00 and go a 300 (instead of 400) easy @ 5:00.

The Dirty Thirty

Main Set – “The Dirty Thirty”
30x100s

  • 10x100s on 1:30/1:35 (may adjust interval for swimmers, but these are the two we used for the women’s team)
  • 10x100s on 1:20/1:25
  • 10x100s on 1:10/1:15

The point of the set is to hold the same pace throughout…so you start out on 1:30/1:35 going as fast as you would to make a 1:10/1:15 pace. Obviously, you get a lot more rest at the beginning, but that’s the point. It’s a test of endurance, and it’s always fun to see where the swimmers are at the beginning of the season doing this set vs. the end of the season. It’s a good benchmark for where they’re at.

EASY 100 Stretch it out

6x100s 50 catch-up drill/50 swim freestyle to regain stroke and make sure swimmers are not just spinning their wheels after a set like that…@ 1:30

LCM – This set provides some good competitive incentive. It will also help your slower swimmers get more comfortable swimming from the front and help teach your faster swimmers how to race from behind.

? x 150s (do as many as you like) All are handicapped to a swimmer’s best 200m time. The coach starts counting down..3:00…2:59…2:58, etc. and swimmers start when they hear their best time. First swimmer to the wall wins, and the fastest 2-4 swimmers (depending on the size of your group) get to do an ez 50 instead of a 150 on the next repeat.

These 15-minute Kick Sets allow you to easily have a wide range of abilities performing a challenging kick set without having to split up into different lanes for different intervals.

Here’s another variation, one that is better suited for mid-to-late season:
5 x 3:00 kick for distance
#1 @ :50 rest
#2 @ :40 rest
#3 @ :30 rest
#4 @ :20 rest
#5 ALL OUT

Swimmers stop in place at the end of each 3-minute segment and keep track of their total distance.

Tempo and Cycle Count Set

Today’s set utilizes the cycle count and tempo you can find with the Find Your Sweet Spot set. You’ll need a Tempo Trainer. This set can be performed any stroke.

1 x 200 build each 50 up to your tempo @ :20 rest
1 x 150 25 at tempo, 25 ez swim or drill @ :20 rest
1 x 100 25 ez, 50 at tempo, 25 ez @ :20 rest
1 x 50 at tempo and cycle count @ :20 rest
1 x 300 swim ez at cycle count @ :30 rest

All 100's must be within 10 seconds for boys and 8 seconds for girls of the American record,all 200 must be within 20 seconds for boys and 16 seconds for girls, and the 400 IM  I like to use 30.  All  the seconds you accumulate over the records add up for a total score.

 The lowest total boy's and girl's score set the “standard”.  Set whatever time standard or “seconds over the record” that fits your group's ability. 

On a swim by swim basis for every second a swimmer misses the 10 or 8 over standard the swimmer will owe 2 burpees at the end of the entire set.

 This set helps familiarize swimmers with the fastest times in every event. 

  Do this set once per cycle and compare times. Have title belts/ and or plaques with a ceremony for the top girl and boy that rewards their well rounded IM racing focus.

Carolina Quality Set

This is a good straight-forward quality set to challenge your swimmers. Every swim is race from a dive except the last 3 x 25s (go from a push)

1 x 200 @ 4:00 Goal: within 12 sec of personal best
2 x 100 @ 2:00 Goal: within 6 sec of personal best
3 x 50 @ 1:20 Goal: within 3 sec of personal best (free) or within 1 of P100 dive split
4 x 25 @ :40 Goal: at P100
